Cold plunge: how long, and what temperature? The numbers, and what your heart rate says on the way out

Thirty seconds to two minutes at 15 to 18°C is the standard. What happens in the first ten seconds, why staying longer does not help, what a single-digit bath changes, and how to read the drop on your watch.

The cold bath is the part of the cycle people either skip entirely or overdo, and both come from the same place: nobody told them what it is for. It is not a test of toughness. It is a short, sharp reset that makes the rest afterwards work, and it is over quickly.

The short answer: one to two minutes in a typical Japanese cold bath at 15 to 18°C, under a minute below 12°C, and 10 to 30 seconds in a single-digit bath. Thirty seconds is plenty the first time, at any temperature. Get out when the gasp has passed and the pounding in your chest has settled, and never get in dizzy, after alcohol, or head first.

How long should a cold plunge be, and at what temperature?

These are the figures on facility signs and in common guides, not a safety standard. First time: 30 seconds at whatever temperature the bath is, and out. If it is a single-digit bath, ten seconds is a full dose.

What happens in the first ten seconds

You step in and gasp. That is the cold shock response, first described in detail by Tipton in 1989: skin cold receptors fire, breathing jumps, the heart rate spikes for a few seconds, and blood pressure rises. It is the most abrupt cardiovascular event in the whole sauna cycle, and it is the reason the cold bath is where the safety warnings concentrate.

Then, within about half a minute, the opposite happens. Blood vessels in the skin clamp shut and the heart rate falls, sometimes well below where it was before the sauna: a 1975 Japanese study of sauna followed by cold water recorded exactly that sharp drop, occasionally under resting. Meanwhile the sympathetic burst that came with the shock is still circulating. It is noradrenaline rather than adrenaline: in a Czech immersion study, an hour at 14°C raised plasma noradrenaline more than fivefold with adrenaline unchanged, and earlier work by the same group found the same rise alongside peripheral vasoconstriction and a modest blood pressure increase. That combination, a slowing heart with stress hormones still in the blood, is the state the rest period turns into the feeling people come for. Cold water also seems to speed the return of the parasympathetic side: five minutes at 14°C after exercise restored vagal heart rate variability toward baseline, and a 2025 systematic review found parasympathetic reactivation after cold immersion in every study it included. The point is that both things, the shock and the settle, have happened within a minute. Staying longer does not deepen either.

Why longer is not better

After the first minute the cold is just cold. Core temperature keeps falling, muscles tense, and you get out shivering into a rest period that is now about warming up instead of settling. The rebound is weaker, not stronger. Hypothermia is a hazard of long immersions rather than a one minute dip, but a review of cold water immersion lists it alongside drowning and cardiac arrest, and nothing about the sauna cycle needs you anywhere near it.

The right length is: get in, breathe slowly until the gasp passes, wait until the initial pounding settles, get out. For most people at 15 to 18°C that is about a minute. On the watch the moment is visible. The heart rate spikes on entry, then falls, then flattens. When it flattens, you are done.

What temperature is "right"

The 15 to 18°C bath is popular because it is the range where the cold shock is real but the time in the water is long enough to feel the settle. It is a good default and there is no need to go colder to "get more": a 2022 review of voluntary cold exposure found the evidence for many of the claimed benefits of colder and longer immersion still thin.

Below 12°C the shock is stronger and the settle happens faster, so the time in the water shortens. Single-digit baths are an event in themselves and should be entered slowly, without the head going under, and left the moment breathing is under control. Above 20°C the bath is mild enough that some people do not get a clear shock at all, which is fine: the drop in heart rate still happens, just more gently, and it is the right choice on a first visit or after a third round.

A short rinse of cold water before getting in, かけ水, is not only etiquette. It takes the first edge off the shock and makes the entry safer.

What the watch reads

Apple Watch models with the water temperature sensor (Series 10, Series 11, and Ultra) read the bath within a few seconds of submersion, and Furolog logs the segment as a cold plunge automatically when the water is below 25°C. Two things we see in our own logs, offered as product observations rather than specifications:

  • The first reading lags. The sensor has thermal mass and it just came out of a 90°C room, so the first ten to twenty seconds often read a few degrees high. The number settles by the time your breathing does.
  • The heart rate can drop out. Optical sensors struggle in cold water because the skin vessels under the watch have closed. Furolog fills short gaps, but a missing few seconds on the chart in the cold bath is normal, not a fault.

Apple specifies 0 to 40°C water for underwater activities on Apple Watch Ultra; Series 10 and 11 have no published water temperature range, but a 15°C bath is ordinary swimming-pool territory.

Who should be careful

The cold shock is the moment to respect. Skip the cold bath, or use a lukewarm shower instead, if you are dizzy coming out of the sauna, if you have been drinking, if you have high blood pressure that is not controlled, or if you have a heart condition you have not discussed with a doctor. A 2018 review in Mayo Clinic Proceedings singles out the cold plunge as an arrhythmia risk for people with unstable heart disease. Never enter a cold bath with alcohol in your blood.
